L\u2019objectif est clair : perdre du gras tout en pr\u00e9servant l\u2019\u00e9nergie, la force et la masse musculaire.<\/p>\n<p><strong>Principes g\u00e9n\u00e9raux : <\/strong>Pour stabiliser la faim et la glyc\u00e9mie, la journ\u00e9e s\u2019organise autour de cinq repas, ni plus ni moins. L\u2019hydratation joue un r\u00f4le essentiel : environ trois litres par jour, sous forme d\u2019eau plate ou gazeuse, de th\u00e9s ou d\u2019infusions non sucr\u00e9s. Les assaisonnements doivent rester simples et naturels, comme le citron, la moutarde de Dijon sans sucre, le vinaigre, les herbes, les \u00e9pices, le sel et le poivre. Les prot\u00e9ines, consomm\u00e9es en portions correspondant \u00e0 la taille d\u2019une main ouverte, incluent les \u0153ufs, les viandes blanches comme le poulet ou la dinde, le jambon blanc sans couenne, le thon, les poissons blancs, le saumon, les fruits de mer, les noix de Saint-Jacques, les viandes rouges maigres, ainsi que le skyr ou les produits laitiers 0 %. Elles assurent la sati\u00e9t\u00e9 et prot\u00e8gent la masse musculaire.<\/p>\n<p>Les glucides sont plus contr\u00f4l\u00e9s : une portion \u00e9quivaut \u00e0 un poing ferm\u00e9 (environ 20 g crus pour une femme, 30 g pour un homme). Les meilleures sources restent le riz complet, le quinoa, le boulghour, les p\u00e2tes compl\u00e8tes, la patate douce, les lentilles, les pois chiches, les flocons d\u2019avoine, le pain complet et la majorit\u00e9 des fruits \u00e0 l\u2019exception de la banane. Ces aliments fournissent une \u00e9nergie stable sans provoquer de pics glyc\u00e9miques.<\/p>\n<p>Les l\u00e9gumes, eux, sont totalement libres. L\u00e9gumes verts, tomates, courgettes, aubergines, choux, champignons ou poivrons permettent de remplir l\u2019assiette sans alourdir l\u2019apport calorique, tout en apportant fibres, vitamines et min\u00e9raux.<\/p>\n<p>Les lipides doivent \u00eatre utilis\u00e9s avec parcimonie, \u00e0 raison d\u2019environ une cuill\u00e8re \u00e0 soupe par portion. On privil\u00e9gie les amandes, noix de cajou, noisettes, noix du Br\u00e9sil, les beurres d\u2019ol\u00e9agineux sans sucre ajout\u00e9, de petites quantit\u00e9s d\u2019avocat, ainsi que les huiles d\u2019olive, de colza ou de coco (uniquement pour la cuisson).<\/p>\n<h2><strong>Une journ\u00e9e type : un petit-d\u00e9jeuner riche en prot\u00e9ines<\/strong><\/h2>\n<p>La journ\u00e9e commence id\u00e9alement avec un petit-d\u00e9jeuner riche en prot\u00e9ines : un shake, une tartine de pain complet avec du poulet et quelques amandes, ou une omelette accompagn\u00e9e d\u2019un fruit et d\u2019un filet d\u2019huile d\u2019olive. En milieu de matin\u00e9e, un simple shake prot\u00e9in\u00e9 \u00e9vite les fringales jusqu\u2019au d\u00e9jeuner, constitu\u00e9 d\u2019une source de prot\u00e9ines, d\u2019un f\u00e9culent complet et de l\u00e9gumes, comme du poulet avec du riz complet et des brocolis, ou du poisson avec une salade verte et un peu d\u2019huile de colza.<\/p>\n<p>L\u2019apr\u00e8s-midi, une nouvelle collation prot\u00e9in\u00e9e maintient la sati\u00e9t\u00e9 jusqu\u2019au d\u00eener.
